The Kind of Stress That Helps You Live Longer

For decades, technology has made humans increasingly comfortable. 

Indoor heating and air conditioning now keep your body at a near-constant temperature—never too hot, nor too cold. Dishwashers, elevators, and cars allow you to get through a typical day with much less physical effort. Various smartphone apps and AI tools can solve a wide array of problems with little to no cognitive energy on your part. 

But all of this comfort comes at a cost—especially to your health and longevity. 

Tiny doses of effort, adversity, and discomfort can actually activate your body’s built-in healing and repair mechanisms. And counterintuitively, they can help you feel less stressed within minutes.

In this article, you’ll learn 5 “microstressors” you can try today that will help you feel calmer now, get stronger within weeks, and build a more resilient body for years to come. 

The Healing Power of Hormesis

It all starts with something called hormesis: an adaptive response in which a mild to moderate challenge actually makes an organism stronger. 

To understand this concept, take a moment to consider what radiation, vitamin A, and a 95-degree day all share in common.

At high doses, all three can do serious harm and may even bring your life to a premature end. However, in much smaller microdoses, all three act as hormetic stressors—they activate the mechanism behind hormesis and thus help maintain or even improve your health and longevity. 

For example, you probably learned to equate radiation with “bad for me.” However, the truth is far more nuanced. 

Every living being is exposed to low amounts of radiation every day. It comes from the sun. It bubbles up from the Earth’s soil. It’s even present, in trace amounts, in many foods. This background radiation generally isn’t harmful. Humans and other living beings evolved with it. 

In very high doses, on the other hand, ionizing radiation can increase the risk of cancer or lead to life-threatening radiation sickness.

But in microdoses, radiation can benefit health—for example, in cancer treatment.1–4 

Humans evolved to become resilient in the face of all kinds of microstress like this. Because of this evolutionary wiring, the right stressors in the right doses can activate your body's defense systems—helping to keep inflammation in check, support mitochondrial health, and slow aging. 

Specifically, hormetic stressors can:

  • Activate longevity switches: Microstressors can activate crucial cell signaling pathways that make you more stress-resistant. For example, they can trigger DNA repair enzymes that reduce your risk of cancer and slow aging, as well as turn on the autophagic response, which cleans out old proteins, damaged cells, and other harmful biological debris.

  • Enhance cellular resistance: Hormetic stressors can activate improved cellular cleanup processes (autophagy), better DNA repair, and enhanced antioxidant defense mechanisms. This allows your cells to remove and recycle damaged components and reduces the accumulation of genetic mutations that can lead to disease. It can even improve stem cell number and function.

  • Recalibrate metabolism: Some microstressors can temporarily deprive cells of nutrients, encouraging them to become more efficient in energy production and utilization. This increased metabolic efficiency helps reduce the buildup of waste products linked to aging and disease.

5 Hormetic Stressors Worth Trying

Most of us probably don’t want to mess around with radiation as a new longevity hack—so let’s start with five simple and effective microstressors with proven health benefits. 

And here’s the beauty of these hormetic techniques: Many of them overlap with other longevity-boosting strategies you may already be using. 

Hormetic Stressor #1: Exercise

Exercise strains your muscles, tendons, bones, and cardiovascular system, triggering your body’s repair mechanisms. After an exercise session, your body packs more minerals into your bones and more protein into your muscles. Your nervous system adapts and recalibrates. Inflammation rises, but then falls. Mitochondria adapt. Your heart squeezes blood more efficiently, delivering more oxygenated blood to your muscles with each beat. 

End result: You become stronger, faster, fitter, and healthier.  

The right hormetic exercise dose varies from one person to another. Ideally, try gradually progressing your exercise intensity and/or duration over time. If you don’t feel slightly uncomfortable, your session is likely too easy. If you’re limping around for days after a session, it’s too hard. 

Hormetic Stressor #2: Time-Restricted Eating

Overly aggressive fasting—such as eating every other day—can backfire in some people by stressing the body too much, disrupting hormones, and causing fatigue. 

Time-restricted eating (TRE), on the other hand, is a mild form of fasting that triggers the hormetic effect without overtaxing your body. 

TRE confines food intake to a daily window of 8–12 hours. During the remaining hours, you fast. The fast does more than merely rest your digestive system. It also forces your body to switch to alternative energy sources, leading to moderate metabolic and cellular stress that triggers your body’s repair mechanisms and activates the autophagic response mentioned earlier.5  

To do it:

  • Pick an eating window. For example, maybe you eat between 8 a.m. and 6 p.m. and fast for the remaining hours.

  • Choose your fasting days. You don’t have to stick to TRE daily. At first, you might try doing it for just one or two days a week. Over time, you might aim for three or four days a week. 

Hormetic Stressor #3: Brightly-Colored Produce

Plants make specific molecules to fend off insects, molds, and other pests. When you eat them, these natural pest repellents function like mini poisons that trigger just enough stress to activate your body’s healing and repair defenses.  

For example, curcumin boosts autophagy, your cells’ cleanup system. Green tea polyphenols stimulate mitochondrial renewal. Resveratrol from grapes and blueberries activates sirtuins, proteins that enhance DNA repair and mitochondrial health.6

Don’t get too hung up on trying to identify and include the “best” superfoods. Instead, aim for a variety of plant-based, brightly colored foods. By including a variety of brightly-colored plants on your plate, you’ll automatically give yourself a broad spectrum of benefits without having to memorize every single chemical name. Ideally, try to eat at least one serving of the following plant colors daily:

  • Red: Strawberries, tomatoes, cherries

  • Orange: Sweet potatoes, carrots, turmeric

  • Yellow:  Yellow bell peppers, summer squash, ginger root

  • Green: Broccoli, kale, avocados

  • Blue, purple, and black: Blueberries, purple carrots, eggplant

  • White, tan, and brown: Garlic, onions, mushrooms

Hormetic Stressor #4: Cognitive Challenges

When you challenge your brain with mentally stimulating activities, brain cells release glutamate and other substances that help to form new connections among brain cells. You might think of these connections as roads that allow thoughts to travel from one brain location to another. 

In a well-connected brain, it’s easier and faster to recall information from memory. In contrast, when your brain lacks stimulation, you not only feel bored, but these critical connections don’t form and your risk for dementia rises.7–10

Unfortunately, endless phone scrolling doesn’t provide the same cognitive stimulus as socializing and many other non-screen-based activities. Research shows that, as screen use goes up, attention and social intelligence tend to drop.11 

In addition, for many people, modern devices have dramatically reduced the number of cognitively challenging daily opportunities. Consider just some of the stimulating activities that devices can now do for us:

  • Calculating tips and sale prices

  • Navigating an unfamiliar route 

  • Writing emails

  • Making a dinner reservation

  • Ordering coffee (and chatting with the barista while you do)

I’m not suggesting you ditch your GPS, calculator app, and AI assistant. What I am suggesting is this:

Think of mental stimulation as exercise for your brain—and put some thought into how and when you’ll do it. 

Socializing provides great brain exercise. With that in mind, you might look for small ways to connect with other humans face to face. For example, you might sign up for an in-person activity, such as a group bird-watching, gardening, or puzzle club.

At the same time, remember to rest your brain occasionally. Unlike some hormetic effects, you can’t die or do lasting damage from using your brain too much. However, you can trigger a case of brain drain. Long periods of intense concentration trigger neurons to release glutamate. Like many other hormetic substances, glutamate isn’t 100% good or bad. What matters is the dose. At the right dose, you build new brain connections. However, when the dose is too high, dopamine levels fall, causing you to feel tired and lose interest and focus.12–15 Fortunately, when you rest and especially when you sleep, your brain clears the excess glutamate so you can feel refreshed. 

Hormetic Stressor #5: Hot and Cold Therapy

In extreme doses, both heat and cold can lead to hypothermia or hyperthermia. However, in microdoses, both can create enough thermal stress to stimulate your body’s repair mechanisms. 

Take heat. Anyone who’s been in a sauna knows how you feel after—invigorated, alert, energized, clear-headed, with a better mood, less stress, and less pain. Your heart rate, breathing, and blood pressure rise as you sweat, just like they do when you exercise, but without moving. 

How do these benefits occur? 

Heat therapy works by increasing the production of heat shock proteins (HSPs), which can help to repair and recycle other damaged proteins. Heat therapy also mimics the effects of exercise, helping to improve cardiovascular fitness, insulin sensitivity, blood sugar, and blood pressure. Additionally, heat increases endorphins for a natural high, reduces stress hormones, and improves sleep.7

As with heat therapy, cold therapy offers myriad health benefits. Dunking yourself in an icy bath or taking a very cold shower can boost endorphins, strengthen your immune system, lower inflammation, boost metabolism and weight loss, improve circulation, and stimulate the vagus nerve, which activates your body’s deep relaxation response. Cold therapy can also increase focus, mental clarity, and the pleasure neurotransmitter dopamine. 

To cash in on these benefits, consider trying the following:

  • For heat therapy: Draw a hot bath and submerge yourself for up to 20 minutes. Or, if you have access to a sauna or hot tub, go in and stay long enough to feel somewhat uncomfortable. For most people, that’s 5–20 minutes. (My Sunlighten sauna is a core part of my health and longevity routine. It’s a simple, repeatable, and enjoyable way to reset and support the systems that keep my body functioning at a high level.) 

  • For cold therapy: Start your day with a two-minute cold shower, or end your hot shower with a minute or two of cold exposure. Alternatively, you can fill a water trough with ice and water, then submerge most of your body. If you’re newer to it, start with 30–60 seconds and build to two to three minutes as your breathing stays controlled.

Avoid hot/cold therapy if you have cardiovascular disease, uncontrolled hypertension, other heart concerns, Raynaud’s, neuropathy, health conditions or medications that affect blood pressure, or are pregnant unless you’ve cleared it with your clinician. 

The Right Dose for Healing 

When it comes to hormesis, dose matters. Underdo it, and you may barely (if at all) nudge your body out of its status quo. Overdo it, on the other hand, and you may inflict harm, wear yourself out, and even make yourself sick.

To get the dose just right:

▶  Embrace a growth mindset. Try to view your efforts as a positive challenge that will improve health and longevity rather than a negative “have to” that you want to put behind you as soon as possible. This will help you to avoid adding a wallop of unnecessary emotional stress on top of your microstress.16 (Read more: The Genius Way to Feel Less Stressed.)

Avoid the extremes. For most hormetic stressors, you want to feel somewhat uncomfortable, but not so much so that every cell in your body is screaming for you to stop. In general, aim for mild to moderate stress—and not as much stress as you can handle for as long as you can handle it.16 

Practice the power of rest. Keep periods of microstress relatively brief, and allow your body to fully recover between sessions. Ideally, you’ll want to develop a relaxation practice—breathwork, time in nature, meditation, cuddling with a pet—that helps you fully reset your nervous system between microstress sessions.
